Step 1 · Light hits the retina
Within minutes of bright light exposure, the retina's specialised cells signal the master clock: "the day has started". The brighter the light, the stronger the message.
Step 2 · The clock stamps the time
That signal anchors the whole day: alertness, body temperature, appetite hormones and the evening rise of melatonin are all timed from it.
Step 3 · The night is decided in the morning
Melatonin starts rising roughly 14 to 16 hours after the morning anchor. Miss the anchor, and the evening drifts: harder to wind down, later nights, groggier mornings.
Step 4 · The circle closes
A well-anchored clock means steadier daytime energy — which means less need for late caffeine, which protects the night, which protects the next morning. Virtuous circles exist too.

The simplest version: take your first hot drink on the balcony, in the garden, or walking around the block. Ten minutes, no equipment, and the anchor is set.
The bright-window ritual
Can't get outside? Do your morning ritual at the brightest window of the home — face the light while you drink your glass of water and take your minute of slow breathing.
One commute tweak
Get off one stop earlier, park a street further, walk the school run. The goal is not sport; it's minutes of daylight through the eyes before 10 am.
Protect the other end
Morning light works even better when evening light calms down: dim the home after dinner and keep the last hour low-glow. The clock loves contrast.
6. And day to day?
Pairing is the trick.
